Nutrition and performance at work: what I put on my plate matters

What if my next productivity gain was on my plate rather than in a new working method?

I spend on average 8 to 10 hours a day using my brain intensively: analyzing, deciding, communicating, solving problems, managing priorities. However, when I think about optimizing my professional performance, I rarely think about what I eat. This is a strategic error. The brain consumes approximately 20% of the body's total energy although it only represents 2% of its mass. What it receives as fuel directly determines its performance. Studies published in occupational health journals show that inadequate nutrition is associated with a drop in productivity of up to 20%. Conversely, targeted dietary changes can significantly improve concentration, memory and resistance to stress. Here's how to take advantage of this reality.

1. The brain at work: a very demanding organ

The brain is the most energy-intensive organ in the body. It consumes approximately 120 g of glucose per day and requires a constant supply of oxygen and nutrients to maintain its performance. Unlike muscles, it does not have significant energy reserves: it depends on an almost continuous supply of glucose.

But this is not the only nutrient it needs to function optimally:

  • Omega-3 fatty acids (DHA in particular) constitute 40% of brain lipids and are essential for the fluidity of neuronal membranes and the speed of transmission of nerve signals
  • Proteins provide the precursor amino acids of neurotransmitters: tryptophan for serotonin, tyrosine for dopamine and norepinephrine, glutamine for GABA
  • Iron carries oxygen to neurons via hemoglobin. A deficiency, even moderate, reduces attentional abilities and working memory
  • B vitamins (B1, B6, B9, B12) are essential for cerebral energy metabolism and the synthesis of neurotransmitters
  • Magnesium modulates synaptic plasticity and protects neurons from oxidative stress

Before optimizing, let's identify what is silently but effectively sabotaging my cognitive performance:

3. My food day optimized for performance

Here is how to structure my food intake to maintain an optimal level of cognitive performance from 8 a.m. to 6 p.m.:

  • Breakfast (7 a.m.-8 a.m.) - morning fuel: a breakfast rich in protein and healthy fats delays hunger and stabilizes blood sugar levels until lunch. Oatmeal + Greek yogurt + fresh fruit + nuts. Or scrambled eggs + wholemeal bread + avocado. To avoid: sugary puffed cereals and industrial fruit juices which cause a glycemic peak followed by a crash around 10 a.m.- Morning snack (10 a.m.-11 a.m.) if necessary: only if the interval since breakfast exceeds 4 hours. A handful of nuts or natural yogurt. This is not obligatory: only if concentration begins to falter.
  • Lunch (12:30 p.m.-1:30 p.m.) - the strategic meal: this is the meal that determines my performance in the afternoon. I aim for light, balanced, rich in protein and vegetables. A salad made with proteins, quinoa or legumes, and seasonal vegetables. I limit portions of bread and sugary desserts which hamper post-prandial alertness.
  • Afternoon snack (4 p.m.) - the energy relay: this is the moment when blood sugar and concentration naturally drop. A little smart fuel: 2 squares of dark chocolate + a few almonds, or a piece of fruit + a handful of nuts. No industrial biscuit which would only precipitate the next crash.
  • Dinner (7 p.m.-8 p.m.) - recovery: light to facilitate nighttime digestion and quality of sleep. Soup + lean protein + vegetables. Sleep being the primary factor in cognitive performance the next day, a heavy dinner that disrupts sleep is paid for in cash the following morning.

4. Foods that (really) boost cognitive functions

Beyond the structure of meals, certain foods have specifically beneficial effects on cognitive functions according to scientific data:

  • Blueberries and red fruits: their richness in anthocyanins is associated with an improvement in memory and verbal fluency in several studies. A study published in the European Journal of Nutrition (2019) showed that a blueberry smoothie improved attentional precision in adults 5 hours after ingestion.
  • Green tea: the caffeine + L-theanine combination is one of the best documented associations for improving alertness, concentration and working memory without the anxiety-inducing effects of coffee alone.
  • Oily fish: DHA constitutes 40% of brain fats. Regular intakes of EPA+DHA are associated with improved information processing speed and protection against cognitive decline.
  • Eggs: they provide choline, precursor of acetylcholine, the neurotransmitter of concentration and memory. Two eggs per day cover approximately 50% of choline needs.
  • Turmeric: Curcumin has shown pro-cognitive effects in several studies, including improved memory and mood in middle-aged adults (American Journal of Geriatric Psychiatry, 2018). Its absorption is multiplied by 20 in the presence of black pepper.
  • Coffee in moderation: 2 to 3 cups of coffee per day are associated with better alertness, improved working memory and a reduced risk of long-term cognitive decline. Excess reverses these benefits.

5. Hydration: the first neglected performance lever

This is the point that I develop the least often but which often has the most immediate impact: hydration. Cognitive neuroscience studies have shown that:

  • Dehydration of only 1 to 2% of body weight - which corresponds to a loss of 700 ml to 1.4 liters for a 70 kg person, a level easily reached during a hot office day - reduces short-term memory, slows the speed of information processing and increases the perception of fatigue.
  • The feeling of thirst only appears after dehydration has already started: waiting to feel thirsty is already working in a cognitive sub-mode.
  • A single action often significantly transforms cognitive performance in the afternoon: drinking a large glass of water upon arriving at the office, one before lunch and one in the middle of the afternoon.

Before opening a second browser window to find a productivity technique, I first try drinking a large glass of water. The success rate is surprisingly high.
