Magnesium deficiency is not inevitable. It is the direct product of our contemporary lifestyles and eating habits:
- ●Impoverished ultra-processed food: the refining of cereals eliminates almost all of the magnesium present in whole grain. White flour contains 3 to 4 times less magnesium than wholemeal flour. Ultra-processed foods, poor in whole foods, are therefore particularly low in magnesium.
- ●Chronic stress depletes reserves: stress activates the secretion of cortisol, which increases urinary excretion of magnesium. The more stressed I am, the more magnesium I eliminate. And the less magnesium I have, the more sensitive I am to stress. A documented vicious circle.
- ●Alcohol increases urinary elimination: alcohol consumption increases renal excretion of magnesium, contributing to the depletion of reserves.
- ●Sweat: intensive sport and high heat increase magnesium losses through perspiration.
- ●Soil impoverishment: intensive agricultural practices have reduced the magnesium content of soils by 20 to 30% in 50 years, according to analyzes published by INRAE. Current fruits and vegetables therefore contain less magnesium than those of a few decades ago.
4. The best food sources of magnesium
The objective recommended by ANSES is 380 mg/day for adult men and 300 mg/day for adult women. During periods of intense stress or sustained sport, needs increase significantly.
5. Magnesium supplementation: when and how?
When food is not enough to cover needs - which is common in times of chronic stress, persistent fatigue or intense sport - magnesium supplementation can be an effective option. But not all forms of magnesium are equal:
- ●Preferred forms: magnesium bisglycinate (or glycinate) and magnesium malate are the forms best absorbed and best tolerated digestively. Marine magnesium (magnesium hydroxide) is an acceptable natural option but has lower bioavailability.
- ●Forms to avoid: magnesium oxide and magnesium carbonate have a very low bioavailability (4-5%) and often cause digestive problems (diarrhea). However, these are the most common forms in inexpensive supplements.
- ●Practical dosage: 300 to 400 mg of elemental magnesium per day, preferably in the evening (its relaxing effect promotes sleep). A course of 1 to 3 months is generally necessary to replenish the reserves.
- ●Association with vitamin B6: vitamin B6 improves the penetration of magnesium into cells and potentiates its effect on the nervous system. Many supplements combine them for this reason.
I consult my doctor before any prolonged supplementation, particularly in cases of renal pathology (the kidneys being responsible for the excretion of excess magnesium).
6. My concrete action plan to increase my intake
- ●I start with a quick audit of my plate: am I eating oilseeds, legumes, whole grains and green vegetables regularly? If the majority answer is no, I have immediate leverage.
- ●I add a handful of pumpkin seeds or almonds to my morning or afternoon snack: it's the simplest and most impactful gesture.
- ●I replace my refined cereals with their complete versions: oatmeal instead of puffed cereals, wholemeal bread instead of white bread, wholemeal rice instead of white rice.
- ●I treat myself to 2 squares of minimum 70% dark chocolate every evening: pleasure and magnesium at the same time. Difficult to find better.
- ●In times of intense stress or persistent fatigue, I consider a 1 to 3 month course of magnesium bisglycinate: 300 mg in the evening after dinner. The effects are generally noticeable within 3 to 4 weeks.
- ●I rinse away my daily stress with mineral water rich in magnesium: a liter of Hepar or Contrex makes a significant contribution to my daily needs.
